Zone 2 vs Zone 4 Cardio: Heart Rate Zones and Training Guide

If you think getting in better cardiovascular shape means pushing yourself as hard as possible every workout, I used to think the exact same thing.
As a lifetime swimmer, weight training enthusiast, runner, and youngest brother of three, competition has always been a big part of how I train. For years, whether I was running, swimming, lifting, or doing conditioning work, my goal was usually the same: push as hard as possible and leave nothing in the tank.
No pain, no gain, right?
Eventually, I realized that harder was not always better.
I was training hard constantly, but my fitness started to plateau and I was getting burnt out. That led me down the rabbit hole of aerobic training, heart rate zones, and eventually Zone 2 cardio.
Changing the way I approached cardio made a massive difference in how I trained.
Instead of trying to turn every cardio session into a sufferfest, I started spending much more time at lower intensities and using harder Zone 4 and Zone 5 work more strategically.
So let's break down what these different cardio zones actually mean, how Zone 2 compares to Zone 4, and how you can use both.
What Are Heart Rate Zones?
Your heart rate increases as the intensity of exercise increases.
Heart rate zones are simply a way of dividing that intensity into ranges. A common five-zone system looks something like this:
Zone 1: Very light effort
Zone 2: Light aerobic effort
Zone 3: Moderate effort
Zone 4: Hard effort
Zone 5: Very hard or near-maximal effort
You will see slightly different percentages depending on the device, coach, testing method, or heart rate formula being used.
That is important.
Your Garmin, Apple Watch, Whoop, Peloton, and a laboratory exercise test may not give you identical Zone 2 numbers. Heart rate zones are estimates unless they are established from individualized physiological testing.
For most people, though, they can still be a useful way to organize training.
How Do You Calculate Your Heart Rate Zones?
One of the simplest estimates for maximum heart rate is:
220 minus your age = estimated maximum heart rate
For example, a 40-year-old would have an estimated maximum heart rate of:
220 - 40 = 180 beats per minute
Using a basic five-zone model, their zones might look roughly like:
Zone 1: 50 to 60% of max heart rate
Zone 2: 60 to 70%
Zone 3: 70 to 80%
Zone 4: 80 to 90%
Zone 5: 90 to 100%
For someone with an estimated maximum heart rate of 180 bpm, that would put Zone 2 around 108 to 126 bpm and Zone 4 around 144 to 162 bpm.
But there is a catch.
The "220 minus age" formula is only an estimate. Two people who are the same age can have very different actual maximum heart rates.
This is why you should not panic if your watch says you are outside Zone 2 by a few beats per minute. Heart rate is useful data, but it is not a perfect measurement of what is happening inside your body.
What Is Zone 2 Cardio?
Zone 2 cardio is lower-intensity aerobic exercise that you can sustain for a relatively long period of time.
Think:
- Brisk walking
- Easy running or jogging
- Cycling
- Swimming
- Rowing
- Hiking
- Incline treadmill walking
- Elliptical
- Easy stair climbing
The exact activity does not determine whether you are in Zone 2. The intensity does.
You could be walking uphill in Zone 2 while someone else has to jog to reach the same relative intensity.
During lower-intensity aerobic exercise, your body can meet most of the energy demand using aerobic metabolism. You are still using a combination of fats and carbohydrates for energy, but the relative contribution of fat tends to be greater at lower intensities than it is during very hard exercise.
That does not mean Zone 2 is some magical "fat-burning zone." It simply means your metabolism responds differently depending on exercise intensity.
What Should Zone 2 Cardio Feel Like?
This is one of the most useful questions because heart rate formulas are imperfect.
Zone 2 should feel sustainable.
You are working, but you are not struggling.
Your breathing should be controlled. You should generally be able to carry on a conversation without needing to stop every few words to catch your breath.
If you do not own a heart rate monitor, use the talk test.
Ask yourself:
Could I continue talking in full sentences at this pace?
If yes, you are probably somewhere around a lower aerobic intensity.
If talking becomes difficult and you are breathing heavily between sentences, you are probably moving into a higher intensity.
For many people, this is more useful than obsessing over whether their watch says 137 or 142 bpm.
Is 140 BPM Zone 2?
Maybe.
There is no universal heart rate that counts as Zone 2 for everyone.
A heart rate of 140 bpm could be:
- Zone 2 for one person
- Zone 3 for another
- Zone 4 for someone else
It depends on your age, maximum heart rate, fitness level, physiology, medications, and how your zones are being calculated.
For example, if someone's actual maximum heart rate were 200 bpm, 140 bpm would equal 70% of max heart rate.
For someone whose maximum heart rate is 170 bpm, 140 bpm would equal about 82%.
Same heart rate, very different relative intensity.
Is 150 BPM Zone 2?
Again, it depends.
For some younger athletes with a high maximum heart rate, 150 bpm may still fall near their aerobic training range.
For someone with a substantially lower maximum heart rate, 150 bpm could represent fairly intense exercise.
This is why searching for the "perfect Zone 2 heart rate" without considering the individual can be misleading.
The better question is:
What heart rate represents an easy, sustainable aerobic effort for me?
Is 160 BPM Zone 2?
For most people, 160 bpm is going to represent a fairly high exercise intensity.
But it is still possible for someone with a very high maximum heart rate to reach 160 bpm at a lower relative intensity than someone with a lower max.
Do not determine your training zone from heart rate alone.
Look at your heart rate, breathing, perceived effort, pace or power, and how sustainable the effort feels together.
What Is Zone 4 Cardio?
Zone 4 cardio is much harder.
In a basic five-zone model, Zone 4 is often described as roughly 80 to 90% of maximum heart rate.
At this intensity, breathing becomes significantly harder, talking becomes difficult, and fatigue builds much more quickly.
Examples of Zone 4 training can include:
- Hard running intervals
- Fast cycling intervals
- Rowing intervals
- Hill repeats
- Tempo-style efforts
- Swimming intervals
- Hard conditioning circuits
Zone 4 is sometimes called a threshold or speed-endurance type of training zone, although exact terminology varies depending on the system being used.
The important part is that Zone 4 is not an easy sustainable pace.
It is hard work.
Zone 2 vs Zone 4 Cardio
Zone 2 and Zone 4 are not competitors.
You do not need to decide which one is "better."
They create different training demands and can complement each other.
Zone 2
Zone 2 allows you to accumulate aerobic training volume without creating the same level of fatigue that comes with harder training.
Because you can sustain it longer, you can build a large amount of aerobic work over time.
Zone 4
Zone 4 exposes your cardiovascular system to much higher intensities.
It can help improve your ability to sustain harder efforts and is commonly used in interval and performance-focused training.
The biggest mistake?
Turning every workout into Zone 3 or Zone 4.
This is basically what I used to do.
I thought if an easy run was good, a hard run must be better.
The problem is that hard training creates more fatigue. If every workout is difficult, eventually your ability to recover becomes the limiting factor.
Why So Many Endurance Athletes Do So Much Easy Cardio
If you look at the training of many successful endurance athletes, a large percentage of their training is performed at relatively low intensity.
This is where the popular 80/20 approach comes from.
The basic idea is that roughly 80% of endurance training is performed at a lower intensity, while a much smaller percentage is intentionally hard.
That does not mean every human needs to follow an exact 80/20 ratio.
It is better to think of it as a principle:
Most of your cardio does not need to crush you in order to improve your fitness.
In fact, doing enough easier aerobic training can help you accumulate more total work while still recovering well enough to perform when it is time to train hard.
For someone running five hours per week, an 80/20 split might look something like four hours of lower-intensity running and one hour containing harder efforts.
But your ideal distribution depends on your goals, training history, available time, sport, and recovery.
Zone 2 Cardio Examples
If you are wondering what you should actually do for Zone 2, there is no single best exercise.
Choose something you enjoy and can perform consistently.
Some of my favorite options are:
Zone 2 Running
Slow your pace down enough that your breathing stays under control.
For experienced runners, Zone 2 may still be a decent running pace.
For beginners, maintaining Zone 2 may require alternating between jogging and walking.
There is nothing wrong with that.
Zone 2 Walking
Walking is underrated.
Add hills, incline, or speed and walking can easily become a legitimate aerobic workout.
Incline treadmill walking is especially useful for people who struggle to keep their heart rate low while running.
Zone 2 Cycling
Cycling makes it relatively easy to control intensity because you can adjust resistance or speed without needing to stop.
It is also a good option when you want aerobic work without as much impact as running.
Zone 2 Swimming
Swimming is one of my personal favorites.
Keep the pace sustainable and focus on staying relaxed rather than turning every lap into a race.
Zone 2 Rowing
Lower the intensity and find a rhythm you can maintain.
The goal is not to see how quickly you can finish 500 meters. The goal is to stay within a sustainable aerobic effort.
What Is the Best Zone 2 Cardio?
The best Zone 2 cardio is the one you can do consistently while controlling the intensity.
Running is not inherently better than cycling.
Cycling is not inherently better than walking.
Your choice should depend on your goals.
If you want to become a better runner, running should probably make up a meaningful portion of your aerobic training.
If you are trying to improve general cardiovascular fitness and do not care about running performance, you have much more flexibility.
Walking, hiking, swimming, cycling, rowing, and other forms of cardio can all work.
How Long Should You Do Zone 2 Cardio?
You do not need to start with hour-long sessions.
If you are currently doing very little cardio, start where you are.
That might mean:
20 to 30 minutes, two or three times per week.
As your fitness improves, you can gradually increase the duration or frequency.
Many people eventually work up to 30 to 60 minute aerobic sessions, but there is no magic duration where Zone 2 suddenly starts working.
Consistency matters more than forcing yourself to hit an arbitrary number.
Ten or twenty minutes is still better than skipping the workout because you did not have an hour available.
How Often Should You Do Zone 2 Cardio?
This depends heavily on your overall training.
Someone whose primary sport is distance running may perform aerobic work nearly every day.
Someone lifting weights four or five days per week may only want a few dedicated cardio sessions.
Instead of asking, "How much Zone 2 is optimal?" start by asking:
How much can I consistently recover from while still making progress toward my other goals?
For many recreationally active people, a few aerobic sessions per week is a reasonable starting point.
What About Zone 4 Training?
Do not avoid higher intensity training.
That was never the lesson I took away from changing my approach.
The lesson was to stop making everything high intensity.
Zone 4 intervals can be incredibly useful.
For example, instead of running hard every single day, you might do several easier aerobic sessions and then have one dedicated session where you intentionally push the pace.
That harder session could include intervals such as:
- Hill repeats
- Faster running intervals
- Hard rowing intervals
- Cycling intervals
- Swimming intervals
The exact workout should depend on your goals and training experience.
Hard training has a place.
It just does not need to be every workout.
Zone 2 vs Zone 4 Running
This distinction becomes especially obvious with running.
A Zone 2 run should feel controlled enough that you could continue for quite a while.
A Zone 4 run should feel significantly harder. You might be able to sustain the effort for a period of time, but you would not want to run an easy hour at that intensity.
If you are trying to improve your running performance, using both can make sense.
Easy aerobic mileage gives you volume.
Harder sessions give you intensity.
Trying to combine both into every run often leaves you doing a lot of moderately hard training without getting the full benefit of either truly easy or intentionally hard sessions.
Do You Need to Breathe Through Your Nose During Zone 2?
You do not have to breathe exclusively through your nose for a workout to count as Zone 2.
I personally like nasal breathing during easier cardio because it encourages me to slow down, control my breathing, and avoid letting an easy session creep into a harder one.
Think of it as a tool, not a rule.
If you can comfortably breathe through your nose during lower-intensity cardio, great.
If you naturally use a combination of nasal and mouth breathing, that does not suddenly make the workout ineffective.
The bigger goal is controlling the intensity.
Why I Changed the Way I Train
When I first started experimenting with lower-intensity aerobic training, it felt almost too easy.
I had spent years associating fitness with exhaustion.
If I did not finish a workout drenched in sweat and completely cooked, I felt like I had not done enough.
That mindset changed.
By doing more lower-intensity aerobic work and saving high-intensity efforts for specific workouts, I was able to train more consistently without feeling like I was constantly digging myself out of a recovery hole.
My running, swimming, lifting, recovery, and overall cardiovascular fitness improved.
More importantly, I stopped thinking every workout needed to prove how fit I was.
Some workouts are supposed to build you up without beating you down.
A Simple Way to Start
You do not need to make this complicated.
If most of your cardio currently involves going as hard as possible, try this:
1. Pick an activity you enjoy.
Walk, run, bike, swim, row, hike, or use another piece of cardio equipment.
2. Find a sustainable aerobic intensity.
Use your heart rate as a guide, but pay attention to your breathing and the talk test too.
3. Spend more of your weekly cardio at this easier intensity.
Do not worry about achieving a perfect 80/20 ratio.
Start by making your easy sessions actually easy.
4. Keep some hard training.
Use Zone 4 and other higher-intensity work intentionally rather than accidentally turning every workout into a hard workout.
5. Build gradually.
Your body adapts to what you consistently expose it to.
You do not need to go from zero cardio to five hours per week overnight.
Zone 2 vs Zone 4: The Bottom Line
Zone 2 cardio and Zone 4 cardio both have a place.
Zone 2 allows you to build aerobic fitness and accumulate training volume at an intensity that is relatively sustainable.
Zone 4 exposes you to a much harder cardiovascular demand and can be useful for improving higher-intensity performance.
You do not have to choose between them.
For most people, the better approach is to stop treating every workout the same.
Build a strong aerobic base with easier training, sprinkle in harder work when appropriate, and give your body enough time to recover and adapt.
Sometimes getting fitter means learning when not to push harder.
